The programme's magic is the walk-run intervals: week 1 is 60-second jogs with walking between, and it builds so gradually that week 9's 30-minute run feels earned, not impossible. Rules that keep people in it: run SLOWER than feels right (conversational pace), never skip the rest days (that's when you get fitter), and repeating a week is progress, not failure. Free apps with coaching in your ear do the thinking: you just show up.
What The Couch To 5K Calculator Works Out
- Programme length: the 27 sessions of the NHS plan divided by the runs you will manage each week, rounded up. Three runs a week is the canonical nine weeks; two a week stretches the same sessions to 14 weeks with no loss but patience.
- Likely first 5K time: a realistic finishing time for your starting point. True-couch graduates commonly finish in 35 to 40 minutes, regular walkers nearer 33, and returning runners under 30. The finish itself is the entire achievement.
- Time invested: 27 sessions x 30 minutes, about 14 hours, to turn a non-runner into someone who runs 30 minutes without stopping. Almost nothing else in fitness matches that return per hour.
- Weeks you expect to repeat (advanced): repeating a week is progress, not failure, and it adds that week's sessions to the total. Week 5's first 20-minute run is the one most people repeat.
- Weeks off (advanced): holidays and colds add calendar time without adding sessions, so the realistic calendar length card shows when you will actually graduate.
- Minutes per session and travel time (advanced): sessions run 25 to 35 minutes depending on the week; add travel and changing if you drive to a park. The weekly commitment card shows the real door-to-door time you need to find three times a week.
- Pace for that 5K (advanced): the target time divided by 5km, shown per kilometre and per mile with the speed in km/h. A 38-minute 5K is 7:36 per km, barely faster than a brisk walk, which is exactly the conversational pace the programme asks for. Enter your own target to see what a parkrun time requires.
- Kit cost per session (advanced): the programme and the NHS app are free, so trainers are the only purchase that matters. Spreading GBP 100 of trainers over 27 sessions is under GBP 4 a run, and gait analysis is optional at beginner mileages.
- Staying in it: the three documented failure modes are running too fast, skipping rest days (adaptation happens in recovery, not sessions) and restarting from scratch after a bad week. Parkrun's free weekly timed 5K, tail walkers and all, is the programme's natural finishing line and ongoing home.
